The hardest part of a two-hour summer practice is the 20 minutes after it ends. A player drops onto the bench soaked through, legs heavy, down a few pounds of water he did not notice leaving. What he drinks in that window decides how he feels at the next morning’s session. The right recovery drink rebuilds the three things a hard practice tears down, fluid, fuel, and the muscle itself.
The Fluid to Replace
The first number that matters is how much water left the body. A hard summer practice can pull 2 to 3 pounds of sweat from a player in 2 hours, sometimes more for a heavy sweater. The simplest way to know is the scale, since weight lost during practice is almost all water. Every pound off the scale is roughly 16 ounces of fluid to put back. A 180-pound guard who finishes practice at 176 has dropped 4 pounds, near 2 liters, and needs that back plus a margin.
Replacing it takes more than matching the loss. Because the body keeps passing urine during recovery, the target is about 125% to 150% of the weight lost, drunk over the few hours after practice. A player who only drinks until his thirst quiets stops well short, since the body keeps rebuilding fluid for an hour or more after that.
The Sodium Priority
Plain water after a hard practice is a slow choice. Without sodium to hold it, much of the water a player drinks passes straight through to the bladder, leaving him still down on fluid an hour later. A drink with sodium changes that, raising the share of fluid the body keeps by as much as 50% over plain water. Sweat takes anywhere from 200 to 2,000 milligrams of salt per liter out with it, so a heavy, salty sweater needs far more sodium than a light one.
Sodium also keeps a player drinking. Salt drives thirst, so a lightly salted recovery drink keeps a player reaching for the bottle until the deficit is closed. After a session that soaked a jersey, the first priority is salt and water together, with the protein shake a step behind.

Mixing the Recovery Drink
A recovery drink does three jobs at once, and the mix has to cover all of them. Fluid replaces what sweat took, sodium makes that fluid stay, and carbohydrate with a little protein starts the refuel and repair. A hard practice burns through muscle glycogen, the stored carbohydrate that powers sprints and jumps. The body refills glycogen quickest in the first hour or two after exercise, so carbohydrates belong in the recovery drink itself, ahead of the next full meal.
This is standard practice at the top level. Rebuilding the Muscle
Protein is the part that rebuilds what practice broke down. Hard training creates small tears in muscle, and protein supplies the amino acids that repair and strengthen the fibers. The useful range after a session is about 20 to 40 grams of quality protein, from dairy, eggs, fish, or a shake, with little benefit past 40 grams in one sitting.
Timing matters less than players think. The old 30-minute window is mostly a myth, and research on when to build muscle shows muscle protein synthesis stays elevated for a day or more after hard exercise. Total protein across the day matters more than hitting an exact minute, so a player who misses the immediate window still recovers if the day’s intake adds up. Protein before sleep adds a little more, since the amino acids remain available for overnight muscle repair.

Recovery after practice is a few simple inputs done in order. Fluid and sodium go in first, then carbohydrate, then protein, all inside the first hour or two while the body is most ready to use them. Salt and fluid first, then carbohydrate and protein within the hour, and chocolate milk happens to deliver most of that in one bottle.
